10-week 10K finish plan

Free 10-week 10K training plan for beginners.

Build from a comfortable 5K or 30–40 minutes of continuous easy running to a controlled first 10K. Three weekly runs keep almost 90% of sessions easy or long, with short steady work only in weeks 4, 6 and 8. Long runs progress to 65 minutes before a two-week reduction and 10K completion week. No threshold, interval, pace, heart-rate, power or zone target is required.

  • Full schedule free
  • 10 weeks
  • 3 runs per week
  • Comfortable 5K base

Who this 10K plan is for

For runners who have completed 5K or can run easily and continuously for about 30–40 minutes without pain or medical restriction.

You can protect three non-consecutive running days each week.

Your goal is controlled completion rather than a specific finish time.

What each type of run does

Build endurance with easy and long running, adding only enough steady work to practise control.

Easy running stays dominant

Nearly 90% of sessions stay at RPE 3–4 with full-sentence conversation.

  • Slow down for heat, hills or fatigue
  • Never stack missed sessions

Three controlled steady runs

Weeks 4, 6 and 8 use RPE 5–6 to practise rhythm without becoming formal threshold training.

  • Short sentences remain possible
  • Never push to breathlessness

Long-run build and taper

The long run peaks at 65 minutes, then reduces for two weeks before 10K day.

  • Keep the effort conversational
  • Use short walk breaks when needed

How the 10-week plan progresses

Reach 10K day with enough endurance to start conservatively, stay controlled and use walk breaks whenever needed.

Weeks 1–3

Establish consistency

Run three times per week while the long run moves from 45 to 50 minutes.

Weeks 4–7

Build endurance

Extend the long run to 65 minutes, with controlled steady work in weeks 4 and 6.

Weeks 8–9

Consolidate and taper

Keep one short steady run while the long run reduces to 60 and 55 minutes.

Week 10

Complete 10K

After two short easy runs, complete 10K under control and walk whenever needed.

How AI Coach supports you after the plan starts

The official plan is your stable starting point. Once training begins, AI Coach uses completed work, load and recovery signals, and schedule changes to suggest adjustments for your approval.

  1. 1. Track plan versus reality

AI Coach compares scheduled sessions with completed, missed or added training, including duration and intensity, so its guidance reflects what you actually did.

  2. 2. Assess load and recovery

It combines recent workload, perceived effort and available recovery signals to explain whether to continue, ease back or prioritize recovery. It never changes the plan silently.

  3. 3. Propose adjustments for approval

When fatigue, missed training or schedule changes disrupt the week, AI Coach can propose moving, reducing or replacing sessions, explain the trade-off, and apply changes only after you confirm.

How hard should each workout feel?

Easy and long runs
Conversational effort, usually RPE 2-4 out of 10. Slow down for heat, hills, fatigue, or soreness.
Tempo, intervals, and goal pace
Controlled quality, not an all-out test. Finish with repeatable form and stop the session if pain changes your stride.

How to adjust the schedule

  • Do not stack missed runs into the next day.
  • Repeat or reduce a week when fatigue or soreness does not settle.
  • Stop and seek qualified medical advice for pain, chest pain, dizziness, illness, or unusual symptoms.

How much should I be able to run before starting?

For runners who have completed 5K or can run easily and continuously for about 30–40 minutes without pain or medical restriction.

Do I need threshold training for this 10K plan?

No. This completion plan uses controlled RPE 5–6 steady running only in weeks 4, 6 and 8, with short sentences still possible; it is not a threshold workout.

How many times per week do I run?

Three times, ideally with at least one recovery day between runs.

Can I walk during the final 10K?

Yes. Start conservatively and take short walk breaks whenever needed; completing the distance matters more than forcing a pace.

Can AI change this 10K plan automatically?

Trainingload.ai can draft adjustments from completed runs and training load, but the calendar updates only after you confirm.
